Walk into any supplement store and you'll be confronted with hundreds of products promising faster muscle growth, explosive strength, and elite recovery. Most of them are expensive marketing. A handful of them are genuinely evidence-backed. Knowing the difference saves you money, time, and the frustration of taking something for months without results.

The honest truth about muscle building supplements is this: training hard, eating enough protein, sleeping well, and managing stress are responsible for 95% of your results. Supplements fill the remaining gaps. They don't create muscle out of nowhere — they create slightly better conditions for the muscle building your training already induces.

With that context set, here's what actually works.

Creatine monohydrate — the non-negotiable

If you train for muscle and strength and you're not taking creatine monohydrate, you're leaving the most evidence-backed performance supplement on the table. This isn't hyperbole — creatine is the most researched supplement in sports science history with over 700 peer-reviewed studies, and the evidence for its effects on strength and muscle is about as consistent as evidence gets in nutrition research.

Creatine works by increasing phosphocreatine stores in muscle, providing more rapid ATP regeneration during high-intensity exercise. This allows you to do more work — more reps at a given weight, more sets before failing, faster recovery between sets. Over weeks and months of training with this additional capacity, the result is greater muscle and strength adaptation.

A meta-analysis of 22 studies found that creatine supplementation combined with resistance training increased maximum strength by an average of 8% and lean mass by significantly more than training alone. These are meaningful, consistent effects.

Form: Creatine monohydrate only — specifically Creapure if possible. Every "advanced" form (HCL, buffered, ethyl ester) costs more and is supported by weaker evidence than plain monohydrate.

Dose: 3-5g daily. No loading required — simply take it consistently every day. Post-workout with a meal is marginally optimal but timing matters far less than consistency.

Protein — the building material

Muscle is made of protein. Building more muscle requires a positive protein balance — more muscle protein synthesis than muscle protein breakdown. Achieving this requires adequate dietary protein: the research consensus currently sits at 1.6-2.2g per kg of bodyweight per day for people training for muscle growth.

Protein supplements — whey, casein, plant-based blends — are not magic. They're simply a convenient way to hit your protein targets when whole food sources are insufficient. Whether you get your protein from chicken, eggs, Greek yogurt, or a protein shake is largely irrelevant to your results.

That said, whey protein has specific advantages: it's rapidly digested (making it ideal post-workout), it's high in leucine (the amino acid most responsible for triggering muscle protein synthesis), and it's very cost-effective per gram of protein. For plant-based options, pea + rice combinations provide a complete amino acid profile and perform comparably to whey in head-to-head studies when leucine content is matched.

Dose: However much you need to reach your daily protein target. Aim for 20-40g per serving around training.

Caffeine — the performance enhancer

Caffeine is one of the most well-studied ergogenic substances in sports science. It works by blocking adenosine receptors — adenosine being the neurotransmitter that produces feelings of fatigue. By blocking these receptors, caffeine reduces perceived exertion, increases pain tolerance, improves focus, and directly enhances muscle fibre recruitment.

The performance benefits for strength training are consistent across the literature: caffeine increases 1-rep maximum strength, total training volume, and muscular endurance. A meta-analysis found an average improvement of 3-4% in strength performance — small but consistent and meaningful when compounded over thousands of training sessions.

The key for muscle building is using caffeine strategically rather than habitually. Tolerance develops quickly — daily caffeine users see reduced performance benefits compared to people who cycle it. Consider reserving caffeine for your most important training sessions and taking periodic breaks to maintain sensitivity.

Dose: 3-6mg per kg of bodyweight, taken 45-60 minutes before training. 200-400mg for most people.

The three that matter most

Creatine, protein, and caffeine account for the vast majority of evidence-based performance benefits for muscle building. Everything else is incremental. Master these three before adding anything else.

Magnesium — the recovery mineral

Magnesium is involved in over 300 enzymatic reactions, including many that are critical for muscle function and recovery: ATP production, protein synthesis, and neuromuscular transmission all require adequate magnesium.

For people training regularly, magnesium depletion through sweat is a genuine concern. High training volumes combined with inadequate dietary magnesium (common in Western diets) creates a state of functional deficiency that impairs recovery, sleep quality, and testosterone levels.

Research has found that magnesium supplementation increases free testosterone in athletes, reduces muscle damage markers after intense exercise, and improves sleep quality — all factors that directly support muscle building over the long term.

Dose: 300-400mg of elemental magnesium glycinate, taken before bed for combined sleep and recovery benefits.

Vitamin D3 — the hormone

Vitamin D is technically a steroid hormone precursor, and its role in muscle function is direct rather than indirect. Vitamin D receptors in muscle tissue influence muscle protein synthesis and neuromuscular coordination. Athletes with adequate vitamin D have better strength, power, and recovery markers than those who are deficient.

A meta-analysis of 30 randomised controlled trials found that vitamin D supplementation significantly improved muscle strength — with the greatest benefits in those who were deficient at baseline. Given that deficiency rates are 40-70% in many European countries, the probability that you're leaving performance on the table from low vitamin D is high.

Additionally, vitamin D is required for testosterone synthesis. Men with low vitamin D consistently show lower testosterone levels, and supplementation has been shown to increase testosterone in deficient individuals.

Dose: 2,000-4,000 IU of D3 daily, with K2 (100-200mcg MK-7) and taken with a fatty meal for absorption.

Omega-3 — the underrated one

Omega-3 fatty acids are not typically thought of as muscle building supplements, but the evidence for their role in hypertrophy is growing. Research from the University of Stirling found that omega-3 supplementation (4g EPA+DHA daily) significantly increased the muscle protein synthesis response to amino acids — suggesting omega-3s directly enhance the anabolic signalling triggered by protein intake and training.

More practically, omega-3s reduce exercise-induced inflammation and muscle soreness, which means faster recovery between sessions and potentially higher training frequencies over time. For natural athletes maximising training volume, anything that reduces the recovery cost of each session compounds significantly.

Dose: 2,000-3,000mg of combined EPA+DHA daily, taken with meals.

Ashwagandha — for stress management and testosterone

Ashwagandha earns its place in a muscle building stack through two mechanisms: cortisol reduction and testosterone support. Chronically elevated cortisol — from training stress, life stress, or both — promotes muscle protein breakdown and suppresses testosterone. Ashwagandha's well-documented ability to reduce cortisol by 20-30% directly addresses this.

A randomised controlled trial in resistance-trained men found that 600mg of KSM-66 ashwagandha daily for 8 weeks produced significantly greater increases in muscle strength, muscle size, and testosterone compared to placebo, with lower cortisol and better recovery markers. The combination of testosterone support and cortisol reduction makes it a natural fit for serious training.

Dose: 300-600mg of KSM-66 extract daily.

Beta-alanine — for specific training styles

Beta-alanine is a precursor to carnosine — a buffer in muscle tissue that delays the accumulation of hydrogen ions during high-intensity exercise. In plain terms: it delays the burning sensation that forces you to stop during sets of 8-15 reps or high-intensity cardio intervals.

The evidence for beta-alanine is solid for specific use cases: exercises lasting 1-4 minutes where muscle acidosis is the limiting factor. This means it's most relevant for high-rep sets, CrossFit-style conditioning, circuit training, and interval training. It's less relevant for heavy low-rep strength work where muscle acidosis isn't the primary limiting factor.

The main side effect is paraesthesia — a harmless tingling sensation in the skin that peaks 30-60 minutes after taking it. This is reduced by taking smaller, more frequent doses rather than one large dose.

Dose: 3.2-6.4g daily in divided doses. Can be taken any time — the effect is about saturation over time, not acute timing.

What doesn't work — the hall of shame

Doesn't work

BCAAs (branched-chain amino acids). If you're eating adequate protein, BCAAs are completely redundant. The leucine, isoleucine, and valine in BCAAs are already present in sufficient quantities in any reasonable protein source. Research consistently finds no benefit from BCAA supplementation in people eating adequate protein. They are one of the most overhyped and overpriced supplements in sports nutrition.

Doesn't work

Testosterone boosters. The vast majority of products marketed as "natural testosterone boosters" have no meaningful effect on testosterone levels in clinical studies. Some ingredients (zinc, vitamin D, ashwagandha) can support testosterone in people who are deficient in them — but this is nutritional correction, not hormone elevation. No over-the-counter supplement meaningfully raises testosterone in people with normal levels.

Doesn't work

Glutamine. Glutamine is the most abundant amino acid in muscle tissue and sounds like an obvious supplement for muscle building. In practice, the body produces glutamine in adequate quantities for most people, and supplemental glutamine is rapidly used by gut cells rather than reaching muscle tissue at meaningful concentrations. Studies in healthy athletes show no benefit from glutamine supplementation for muscle mass or recovery.

Doesn't work

HMB (beta-hydroxy beta-methylbutyrate). HMB showed early promise in some studies and was heavily promoted. Subsequent larger and better-designed trials have found minimal to no benefit in trained individuals. The initial positive findings appear to have been in untrained beginners where almost any intervention produces results.

The optimal muscle building stack — summarised

Non-negotiable foundation: Creatine monohydrate 3-5g daily + adequate dietary protein (1.6-2.2g/kg bodyweight) + caffeine 200-400mg pre-training.

Recovery and hormonal support: Magnesium glycinate 300-400mg before bed + Vitamin D3 2,000-4,000 IU with K2 daily + Omega-3 2,000-3,000mg EPA+DHA daily.

For high training volumes and stress: Ashwagandha KSM-66 300-600mg daily.

For high-rep training and conditioning: Beta-alanine 3.2-6.4g daily in divided doses.

Everything else in the supplement store is either redundant, insufficiently evidenced, or both. Spend your money on the above, train consistently, eat well, and sleep — the results will follow.
