You've seen the marketing. Extreme energy. Insane pumps. Explosive performance. Pre-workout supplements make some of the boldest claims in the supplement industry, and they're sold in flavours designed to make them feel like an event.
The reality is more mundane. A handful of pre-workout ingredients have genuine evidence behind them at the right doses. Most of the exotic-sounding additions — the "performance matrix" and "neuro-energising complex" — are either present in insufficient amounts to do anything or have no meaningful evidence at any dose.
The most important concept for evaluating pre-workouts is effective dose — the amount of each ingredient shown to produce benefits in well-designed human trials. Anything below this threshold is what's called "fairy dusting" — the practice of including an ingredient at a tiny fraction of the effective dose purely so it can appear on the label.
Evidence overview
Caffeine — the anchor ingredient
Caffeine is the most evidence-backed ergogenic compound available without a prescription. It reduces perceived exertion, improves pain tolerance, increases alertness and focus, and directly enhances muscle fibre recruitment. The performance benefits are consistent across strength training, endurance, and skill-based sports.
A meta-analysis of 21 studies found that caffeine improves muscular strength by an average of 3-4% and muscular endurance by 6-8%. These effects are consistent and meaningful — especially compounded over hundreds of training sessions.
The effective dose is 3-6mg per kg of bodyweight, taken 45-60 minutes before training. For a 75kg person this is 225-450mg. Most commercial pre-workouts contain 150-300mg — often on the lower end of effective dosing, and sometimes significantly below it.
The most important consideration with caffeine: tolerance. Regular caffeine users experience significantly attenuated performance benefits compared to those who use it strategically. If you drink coffee throughout the day and have a caffeinated pre-workout on top, you're likely getting less performance benefit than someone who reserves caffeine for training only.
Consider cycling caffeine — using it specifically for your most important training sessions and taking breaks to reset sensitivity. This approach extracts more performance benefit per dose than continuous daily use.
L-Citrulline — the pump ingredient that actually works
"Pump" supplements are notoriously overhyped, but L-citrulline is an exception with genuine evidence. Citrulline is converted to arginine in the kidneys, which then serves as a substrate for nitric oxide (NO) production. Nitric oxide causes vasodilation — widening of blood vessels — which increases blood flow to working muscles.
This matters for performance because better blood flow means more oxygen and nutrient delivery to muscles, and better clearance of metabolic waste products. The result: better endurance, faster recovery between sets, and the "pump" that bodybuilders describe — muscles becoming engorged with blood during training.
The effective dose is 6-8g of L-citrulline (not citrulline malate, which is a different compound) taken before training. Most pre-workouts that include citrulline contain 1-3g — well below the effective dose. Check the label carefully.
Note: arginine, which appears in many older pre-workouts, is largely broken down in the gut before reaching the bloodstream — making it a poor substrate for NO production. L-citrulline is significantly more effective at raising plasma arginine and NO production. Any pre-workout still using arginine instead of citrulline is behind the evidence.
Beta-alanine — the tingling ingredient
Beta-alanine is the ingredient responsible for the characteristic tingling sensation (paraesthesia) many people experience from pre-workouts. It's a precursor to carnosine — a buffer in muscle tissue that delays hydrogen ion accumulation during high-intensity exercise, effectively delaying the "burn" that forces you to stop.
The evidence for beta-alanine is solid for exercises lasting 60-240 seconds — sets of 8-20 reps, high-intensity intervals, circuit training. It's less relevant for heavy low-rep work where muscle acidosis isn't the primary limiting factor.
An important nuance: beta-alanine works by saturating muscle carnosine stores over time — similar to how creatine works. This means taking it only as part of a pre-workout has limited effectiveness compared to taking it consistently every day. The pre-workout timing matters less than daily consistent intake. A daily supplement or split dose is more effective than pre-workout only.
The effective dose is 3.2-6.4g daily in divided doses. The tingling can be reduced by splitting into smaller doses throughout the day.
L-Theanine + caffeine — the best combination
L-theanine is an amino acid from green tea that promotes alpha brain wave activity — the calm, focused state associated with meditation. On its own it produces relaxed alertness without sedation. Combined with caffeine, it modifies the stimulant's profile: reducing jitteriness and anxiety while preserving or enhancing the focus and energy benefits.
The combination of caffeine + theanine is one of the most well-studied nootropic combinations, with consistent evidence for superior cognitive performance compared to caffeine alone. For people who experience anxiety, heart pounding, or jitteriness from caffeine, adding theanine at a 2:1 ratio (200mg theanine per 100mg caffeine) is highly effective.
Many premium pre-workouts now include both. If yours doesn't, adding a separate theanine supplement to your pre-workout is a simple and effective upgrade.
Caffeine 200-400mg + L-citrulline 6-8g + L-theanine 200mg + Beta-alanine (taken daily, not just pre-workout). These four ingredients cover every evidence-backed acute performance benefit. Everything else is incremental at best.

Betaine (trimethylglycine) is found naturally in beets and has a growing evidence base for strength and power performance. It's a methyl donor involved in numerous metabolic processes, and it appears to enhance creatine synthesis and muscle protein synthesis through multiple pathways.
A randomised trial found that 2.5g of betaine daily significantly improved squat strength, bench press strength, and power output compared to placebo over 6 weeks of training. It also appears to reduce post-exercise cortisol, which may benefit recovery.
Betaine is relatively inexpensive and well-tolerated. At the effective dose of 2.5g daily, it's a legitimate addition to a performance stack — but it's underused in commercial pre-workouts, and when it does appear, it's often below the effective dose.
Alpha-GPC — for focus and power
Alpha-GPC is a choline compound that readily crosses the blood-brain barrier and increases acetylcholine levels — the neurotransmitter involved in attention, learning, and muscular contraction. Research has found that Alpha-GPC at 600mg improves power output by around 14% compared to placebo — a surprisingly large effect for a cognitive-focused compound.
The proposed mechanism involves enhanced neuromuscular transmission — more acetylcholine means stronger signals from nervous system to muscle, resulting in better force production. It also supports focus and the mind-muscle connection during training.
Alpha-GPC is expensive relative to other pre-workout ingredients, which means it's often included at sub-effective doses (less than 300mg) in commercial products. At 300-600mg, it's a legitimate addition for cognitive performance and potentially power output.
The ingredients to ignore
Arginine. Poor oral bioavailability makes it ineffective for raising plasma arginine and NO production. L-citrulline is far superior and has replaced arginine in evidence-based formulations.
Niacin (vitamin B3) for pumps. Niacin causes skin flushing — redness and warmth — that people sometimes confuse with a pump. The mechanism is completely different (prostaglandin release, not vasodilation from NO) and has no performance benefit. The flush is harmless but misleading.
Geranium extract / DMAA / DMHA. These stimulants have appeared in pre-workouts and caused serious cardiovascular events. They've been banned or restricted in many countries. Avoid any product containing these.
Most "proprietary energy blend" components. Ingredients like velvet bean extract, hordenine, synephrine, and similar compounds that appear in small amounts within proprietary blends are either unproven at any dose or present in insufficient amounts to matter.
Should you buy a pre-workout or build your own?
Given how commonly commercial pre-workouts underdose key ingredients, building your own stack from individual components is often more cost-effective and more effective. The ingredients are available separately in bulk powder form:
DIY stack: Caffeine (standalone capsule or powder) + L-citrulline powder + L-theanine + Beta-alanine (taken daily). This costs significantly less per serving than most commercial products and allows you to control exact doses of each ingredient.
The advantage of commercial products is convenience and flavouring — the disadvantage is paying a premium for marketing, packaging, and often inadequate doses of the ingredients that matter.
If you prefer a commercial pre-workout, look for products with transparent labelling (no proprietary blends), at least 200mg caffeine, at least 6g citrulline, and theanine. Brands that consistently meet this standard include Transparent Labs BULK, Legion Pulse, and Momentous Collagen (not specifically pre-workout focused but transparent labelling philosophy).
Timing and cycling
Take your pre-workout 30-60 minutes before training — this aligns the caffeine peak with the beginning of your session. L-citrulline takes around 60 minutes to produce maximal blood arginine elevation, so earlier in this window is better for citrulline specifically.
For caffeine cycling: consider taking at least 1-2 days per week without caffeine, and periodically doing longer breaks (1-2 weeks) to reset tolerance. This maintains sensitivity and means each caffeinated training session produces greater performance benefit.
Avoid pre-workouts within 6 hours of sleep. Caffeine's half-life is around 5-7 hours — taking a 300mg pre-workout at 6pm means 150mg of caffeine still active at midnight, which will measurably impair sleep quality and slow recovery.
