Bad sleep ruins everything. Your mood, your cognitive performance, your training recovery, your hormones, your immune system, your metabolism. The research on sleep deprivation is so consistent and so alarming that some scientists now consider it a public health crisis.

And yet most people's response to poor sleep is to drink more coffee during the day and scroll their phone at night. When they finally decide to do something about it, they reach for the most aggressively marketed supplement on the shelf — usually melatonin — without understanding what it does or whether it's appropriate for their situation.

This guide covers every major sleep supplement with an honest assessment of the evidence. Some of them work exceptionally well. Some work in specific situations. Some are overhyped. You need to know the difference.

Magnesium Glycinate — the foundation

If you could only take one supplement for sleep, it should be magnesium glycinate. The evidence is robust, the mechanism is well understood, and it addresses one of the most common underlying causes of poor sleep — magnesium deficiency.

Magnesium activates GABA receptors — the same receptors targeted by anti-anxiety medications and alcohol. When GABA activity is high, the nervous system calms down and the transition to sleep becomes easier. Magnesium also regulates melatonin production and reduces cortisol, both critical for sleep onset.

A randomised controlled trial published in the Journal of Research in Medical Sciences found that 500mg of magnesium daily for 8 weeks significantly improved sleep onset time, sleep efficiency, and sleep duration in adults with insomnia. Early morning awakening — a particularly frustrating sleep problem — was also reduced.

The glycinate form is specifically recommended over other forms because glycine itself has independent sleep-promoting properties (more on that below), and because glycinate is better absorbed and gentler on digestion than oxide or citrate.

Dose: 200-400mg of elemental magnesium glycinate, 30-60 minutes before bed.

L-Theanine — calm without sedation

L-theanine is an amino acid found naturally in green tea. It's responsible for the calm, focused state that tea drinkers experience — distinct from the jittery alertness of coffee despite both containing caffeine.

Theanine promotes alpha brain waves — the same brainwave state associated with relaxed alertness during meditation. It reduces anxiety without causing drowsiness, which makes it useful both during the day (for stress and focus) and before bed (for unwinding without sedation).

Research consistently shows L-theanine improves subjective sleep quality, reduces sleep latency, and increases sleep satisfaction. Importantly, it doesn't cause dependence or next-day grogginess — two common problems with prescription sleep aids and even some natural supplements.

L-theanine pairs extremely well with magnesium glycinate. Together they address two different pathways — GABA receptor activity and alpha wave promotion — and the combination is greater than either alone.

Dose: 100-200mg, 30-60 minutes before bed.

Melatonin — widely misused

Melatonin is probably the most commonly used sleep supplement and one of the most commonly misused. Understanding what it actually does — and doesn't do — is essential.

Melatonin is not a sedative. It doesn't make you sleepy in the way that magnesium or theanine do. It's a timing signal — it tells your body's circadian clock that it's night-time. This is why it's genuinely effective for jet lag, shift work, and delayed sleep phase syndrome (where your natural sleep time is pushed significantly later than you want it to be).

For general insomnia in people with a normal sleep schedule, the evidence is much weaker. Taking melatonin at the wrong time can actually disrupt your circadian rhythm rather than help it.

Important — dose matters enormously

Most commercial melatonin products in the UK and Europe contain 1-5mg. Research suggests that 0.3-0.5mg is actually more effective for circadian entrainment — higher doses can cause next-day grogginess and paradoxically disrupt natural melatonin production over time. If you use melatonin, use the lowest effective dose.

When melatonin is appropriate: Jet lag (take at destination bedtime), shift work, delayed sleep phase, or if you need to shift your sleep schedule earlier.

When melatonin is not the answer: General difficulty falling asleep with a normal schedule, anxiety-driven insomnia, or sleep maintenance problems (waking during the night). These need different interventions.

Dose: 0.3-1mg, taken 1-2 hours before desired sleep time. Less is more.

Ashwagandha — the stress-sleep connection

Poor sleep and high stress have a two-way relationship. Stress makes sleep worse. Bad sleep makes stress worse. Ashwagandha addresses the stress side of this equation, and in doing so often significantly improves sleep.

Ashwagandha is an adaptogen — it helps the body regulate its stress response, primarily by lowering cortisol levels. High cortisol at night is one of the most common causes of difficulty falling asleep and staying asleep. Cortisol is meant to be high in the morning and low at night — chronic stress inverts this pattern.

A randomised double-blind trial found that KSM-66 ashwagandha extract (600mg daily) significantly improved sleep quality, sleep onset latency, and non-restorative sleep compared to placebo. Crucially, the benefits were most pronounced in people with high stress levels — which makes biological sense given the mechanism.

If your sleep problems are primarily driven by anxiety, an overactive mind, or chronic stress, ashwagandha may be more effective for you than melatonin.

Dose: 300-600mg of KSM-66 extract, once daily — morning or evening both work, though some people prefer morning to avoid any stimulating effects.

Glycine — the underrated one

Glycine is a non-essential amino acid that most people have never heard of in a sleep context. It deserves more attention.

Japanese research has consistently shown that glycine supplementation before bed improves subjective sleep quality, reduces daytime sleepiness, and improves performance on memory tasks the following day. The mechanism involves glycine lowering core body temperature — a key signal for sleep onset — and modulating NMDA receptors in the brain.

Glycine is also the compound that makes magnesium glycinate work so well — you're essentially getting a therapeutic dose of glycine alongside your magnesium when you take the glycinate form.

For people who still have residual sleep problems after addressing magnesium and theanine, standalone glycine supplementation is worth trying. It's inexpensive, extremely safe, and has a pleasantly sweet taste making it easy to mix into a drink before bed.

Dose: 3g, 30-60 minutes before bed.

Valerian root — the evidence is disappointing

Valerian root has been used as a sleep remedy for centuries and is heavily marketed as a natural sleep aid. The research, unfortunately, is inconsistent and generally underwhelming.

Meta-analyses of valerian studies have found mixed results — some studies show modest benefits for sleep quality, others show no difference from placebo. The inconsistency likely reflects poor standardisation of valerian extracts, varying doses, and methodological differences between studies.

This doesn't mean valerian definitely doesn't work — some people report genuine benefit. But given the lack of consistent evidence and the availability of better-supported alternatives, it's not a first-line recommendation.

CBD — overhyped and expensive

CBD has been heavily marketed for sleep in recent years, and the anecdotal reports are compelling. The actual research evidence is much weaker than the marketing suggests.

Most CBD sleep studies have methodological issues — small sample sizes, short durations, and inconsistent dosing. The few well-designed trials show modest effects at best. More concerning: the effective dose for sleep in research tends to be much higher (300-600mg) than what's in most commercial CBD products (typically 10-50mg), making quality products extremely expensive.

CBD may be worth trying if other approaches have failed, but it shouldn't be your first choice given the cost-to-evidence ratio.

The most important thing supplements can't fix

Supplements can meaningfully improve sleep, but they work best when combined with good sleep fundamentals. The most evidence-backed sleep interventions aren't supplements at all:

Consistent sleep and wake times. Your circadian rhythm thrives on regularity. Varying your sleep schedule by more than an hour on weekends significantly impairs sleep quality.

Light exposure. Bright light in the morning sets your circadian clock. Blue light from screens in the evening delays melatonin release. These are among the most powerful sleep modulators available — and they're free.

Room temperature. Sleep onset requires a drop in core body temperature. A cool bedroom (around 18°C) significantly improves sleep quality for most people.

Alcohol. Alcohol dramatically reduces sleep quality — particularly REM sleep — even when it helps you fall asleep initially. If you drink regularly and sleep poorly, this connection is almost certainly contributing.

Supplements work best as additions to these fundamentals, not replacements for them.

Building a sleep supplement stack

For most people struggling with sleep, a sensible starting point is:

Foundation: Magnesium glycinate 300-400mg + L-theanine 200mg, taken 30-60 minutes before bed. This combination addresses the most common underlying issues — magnesium deficiency and anxiety-driven wakefulness — with strong evidence and minimal side effects.

If stress is the primary driver: Add ashwagandha KSM-66 300-600mg. Take this in the morning or evening — it addresses cortisol dysregulation that's disrupting your sleep pattern.

If you have jet lag or shift work: Add low-dose melatonin 0.3-1mg at your target bedtime for the specific period of adjustment needed.

If you want to optimise further: Add glycine 3g before bed — particularly if you still experience non-restorative sleep or wake feeling unrefreshed.

The right combination depends on your specific situation — your stress levels, training load, diet, and what's actually driving your sleep problems. A personalised approach is always more effective than a generic stack.
