We talk about stress as if it's purely psychological — something to manage with mindset shifts and breathing exercises. But chronic stress is fundamentally a physiological condition. When the stress response activates repeatedly and doesn't fully deactivate, the result is sustained elevated cortisol — and sustained elevated cortisol causes measurable, documented harm to almost every system in the body.

Chronically high cortisol suppresses testosterone and other anabolic hormones. It impairs sleep architecture. It promotes fat storage — particularly visceral (abdominal) fat. It breaks down muscle tissue. It suppresses immune function. It impairs memory and cognitive flexibility. It accelerates biological ageing at the cellular level.

Most stress management advice focuses on the psychological side — meditation, boundaries, cognitive reframing. These are important. But nutrition and supplementation can meaningfully support the physiological side of stress resilience — and this is the area that's most often overlooked.

Ashwagandha — the cortisol reducer

Ashwagandha is the most evidence-backed supplement for stress and cortisol reduction. Multiple randomised controlled trials have demonstrated its ability to measurably lower serum cortisol — by up to 27% in some studies — while simultaneously improving subjective stress scores, sleep quality, and indicators of overall wellbeing.

The mechanism involves modulation of the hypothalamic-pituitary-adrenal (HPA) axis — the central stress response system. Ashwagandha's withanolides appear to influence GABA receptors and modulate the release of corticotropin-releasing hormone (CRH), reducing the cascade that leads to cortisol release.

Crucially, ashwagandha doesn't blunt the stress response entirely. It normalises a dysregulated HPA axis rather than suppressing it — meaning you still respond appropriately to acute stressors, but the chronic activation that causes harm is reduced. This is the clinical definition of an adaptogen.

Dose: 300-600mg of KSM-66 extract daily. Morning dosing or split morning/evening. Allow 4-8 weeks for full effect.

Magnesium — the stress mineral

The relationship between magnesium and stress is bidirectional and clinically significant. Stress depletes magnesium — cortisol promotes urinary excretion of magnesium, meaning the more stressed you are, the more magnesium you lose. And low magnesium makes you more reactive to stress — because magnesium acts as a natural calcium antagonist in the nervous system, blocking the NMDA receptors that mediate stress reactivity.

In a state of magnesium deficiency, NMDA receptors are more easily activated, making stress responses more intense and harder to recover from. This creates a vicious cycle: stress → magnesium depletion → more intense stress responses → more cortisol → more magnesium depletion.

Supplementing with magnesium glycinate (the most bioavailable and best-tolerated form) breaks this cycle by restoring tissue magnesium levels and reducing NMDA receptor hyperactivation. Multiple studies have found magnesium supplementation reduces both subjective anxiety scores and physiological stress markers.

Dose: 300-400mg of elemental magnesium glycinate, taken in the evening to also benefit sleep quality.

L-Theanine — calm focus without sedation

L-theanine is an amino acid from green tea that produces a distinctive state of calm alertness — the "relaxed focus" associated with tea drinking as opposed to the anxiety-tinged alertness of coffee. This state corresponds to increased alpha brain wave activity in EEG studies.

For stress, theanine works by increasing GABA activity, reducing glutamate activity at NMDA receptors, and modulating serotonin and dopamine. The result is reduced anxiety and mental stress without sedation — making it useful both during high-stress periods during the day and in the evening for winding down before sleep.

Theanine is particularly well-studied in combination with caffeine, where it reduces the anxious side effects of caffeine while preserving its cognitive benefits. If you use caffeine regularly and experience jitteriness or anxiety, adding theanine at a 2:1 ratio (200mg theanine per 100mg caffeine) is one of the most evidence-backed nootropic combinations available.

Dose: 100-200mg, one to two times daily. Can be taken with caffeine or independently.

Rhodiola Rosea — the fatigue fighter

Rhodiola rosea is an adaptogen with a different profile to ashwagandha. Where ashwagandha is calming and sleep-supportive, rhodiola is energising and cognitive-performance focused. It's particularly well-evidenced for mental fatigue and burnout — the exhaustion that comes from sustained high cognitive demand rather than physical exertion.

Research has found rhodiola reduces mental fatigue, improves cognitive performance under stress, and reduces burnout symptoms in professionals under high work pressure. A randomised trial published in Phytomedicine found significant reductions in symptoms of burnout after 12 weeks of rhodiola supplementation, including improvements in exhaustion, cognitive impairment, and emotional disengagement.

Rhodiola's primary active compounds — rosavins and salidroside — appear to modulate the sympathoadrenal system and influence monoamine neurotransmitters including serotonin, dopamine, and norepinephrine.

Dose: 200-600mg of a standardised extract (3% rosavins, 1% salidroside), taken in the morning. Rhodiola can be mildly stimulating — taking it later in the day may affect sleep in some people.

Phosphatidylserine — the cortisol blunter

Phosphatidylserine (PS) is a phospholipid found in high concentrations in brain cell membranes. It's one of the few supplements with an approved health claim from the US FDA for reducing the risk of cognitive dysfunction.

For stress specifically, phosphatidylserine has been shown to blunt the cortisol response to exercise stress. A study published in the European Journal of Clinical Nutrition found that 800mg of PS daily significantly reduced cortisol levels and improved mood after intense exercise. This makes it particularly relevant for athletes doing high volumes of training where the cumulative cortisol load from exercise becomes significant.

PS is less well-evidenced for general psychological stress than ashwagandha, but its brain-protective and cortisol-blunting properties make it a valuable addition to a comprehensive stress management stack, particularly for athletes or cognitively demanding work.

Dose: 300-800mg daily, taken with meals. The soy-derived form is most common and well-studied.

B Vitamins — the stress depleted nutrients

B vitamins — particularly B5 (pantothenic acid), B6 (pyridoxine), and B12 — play essential roles in the stress response and in neurotransmitter synthesis. Stress accelerates the consumption of B vitamins, and deficiency creates a feedback loop that worsens both mood and stress resilience.

B5 is required for cortisol synthesis in the adrenal glands. Paradoxically, this means severe B5 deficiency can impair the stress response — but it also means that adrenal glands working overtime under chronic stress have higher B5 requirements.

B6 is required for serotonin, dopamine, and GABA synthesis. Deficiency directly impairs the neurotransmitter systems that regulate mood and stress resilience. Supplementation has been shown to reduce anxiety and improve mood, particularly in people with elevated stress markers.

Rather than supplementing B vitamins individually, a high-quality B-complex provides all the B vitamins in appropriate ratios. Look for methylated forms of B12 (methylcobalamin rather than cyanocobalamin) and B9 (methylfolate rather than folic acid) for optimal bioavailability.

Dose: A B-complex with 25-100mg of B vitamins per serving, taken in the morning (B vitamins can be energising — evening supplementation may affect sleep).

What doesn't work — and why

Valerian root for stress. Valerian is primarily discussed as a sleep aid and the evidence even there is inconsistent. For acute stress and anxiety, there's little to support valerian.

Passionflower. Some small studies show anxiolytic effects, but the evidence base is thin and the quality of studies is generally poor. Not a first-line recommendation.

Kava. Kava does have genuine anxiolytic effects backed by reasonable evidence. However, concerns about liver toxicity — particularly with certain preparations and concurrent alcohol use — make it a cautious choice. If you use kava, use noble kava varieties, avoid alcohol, and take breaks.

CBD. Popular for stress and anxiety, but the evidence is weaker than the marketing suggests and effective doses in research (300mg+) far exceed what's in most commercial products.

Building a stress supplement protocol

The most effective approach to stress supplementation addresses multiple pathways simultaneously — the HPA axis (ashwagandha), the nervous system magnesium deficiency cycle (magnesium), and acute stress reactivity (theanine). Here's a practical protocol:

Foundation — everyone under significant stress: Ashwagandha KSM-66 300-600mg (morning or split dose) + Magnesium glycinate 300-400mg (evening) + L-theanine 100-200mg as needed or before bed.

Add for mental fatigue and burnout: Rhodiola rosea 200-400mg in the morning. This complements ashwagandha well — ashwagandha handles the cortisol and recovery side, rhodiola handles the energy and cognitive fatigue side.

Add for athletes with high training loads: Phosphatidylserine 400-800mg daily to blunt the cortisol response to training and protect cognitive function.

Add for nutritional foundation: A high-quality B-complex in the morning provides the building blocks for neurotransmitter synthesis and adrenal function that stress depletes.
