You've done the research. You know zinc supports immune function, testosterone, wound healing, and protein synthesis. You know magnesium is essential for sleep, muscle recovery, and hundreds of enzymatic reactions. Both are common deficiencies. Both are worth supplementing.
So you buy both. You take them together with a glass of water before bed. Simple.
Except that taking them together at high doses is one of the most common supplementation mistakes people make — and it means you're getting significantly less benefit from both than you paid for.
At supplemental doses, zinc and magnesium compete for the same intestinal transporters. Taking them simultaneously reduces absorption of both. Space them by at least 2 hours, ideally at different meals.
Why zinc and magnesium compete
Minerals are absorbed from the gut via transporter proteins — specific molecular channels that move minerals from the intestinal lumen into the bloodstream. Many minerals share the same transporters, particularly divalent cations (minerals with a 2+ charge) like zinc, magnesium, calcium, iron, and copper.
When multiple minerals compete for the same limited number of transport sites, they inhibit each other's absorption. The degree of competition depends on the relative concentrations — the more of one mineral you take, the more it crowds out the others.
At dietary levels — the amounts you get from food — this competition is minimal and clinically unimportant. Your digestive system evolved to handle mixed mineral intake from food. The problem arises with supplemental doses, where you're delivering minerals in quantities far exceeding what would naturally arrive at the transporter sites simultaneously.
A key study published in the American Journal of Clinical Nutrition found that zinc supplementation at doses above 25mg significantly inhibited magnesium absorption. Another study found the reverse — high-dose magnesium supplementation reduced zinc bioavailability. The interaction is bidirectional and dose-dependent.
How significant is the interaction?
At moderate supplemental doses — 10-15mg of zinc and 200-300mg of magnesium — the interaction is real but modest. You'll still absorb meaningful amounts of both.
At higher doses — 25mg+ of zinc or 400mg+ of magnesium — the competition becomes clinically significant. You may be absorbing 20-40% less of each mineral than if you took them separately. Over weeks and months, this is the difference between adequate tissue levels and suboptimal ones.
Most people taking zinc for immune support or testosterone are taking 15-30mg — already in the range where competition matters. Most people taking magnesium for sleep are taking 300-400mg. At these common doses, separating them meaningfully improves what you actually absorb.
The zinc and iron problem
Zinc and iron have an even more significant competitive relationship than zinc and magnesium. Both use the DMT1 (divalent metal transporter 1) transporter, and high-dose iron (typically 30mg+ as used for iron deficiency anaemia) substantially reduces zinc absorption and vice versa.
This is particularly relevant for women taking iron supplements for anaemia. Taking iron and zinc together is genuinely counterproductive — you'll absorb significantly less of both. Space them by at least 2-3 hours and ideally at different meals.
If you're treating iron deficiency with therapeutic iron doses (50-100mg), the standard advice is to take iron on an empty stomach (for maximum absorption) and keep it well separated from all other mineral supplements.
What about ZMA supplements?
ZMA — Zinc, Magnesium, and Vitamin B6 — is one of the most popular combined supplement products in sports nutrition. The original ZMA formula was specifically designed with this combination to support sleep, recovery, and testosterone in athletes.
The argument from ZMA manufacturers is that the specific ratio and form of minerals in their formula mitigates the competition. The original ZMA research (conducted by the patent holder) showed benefits in athletes. However, independent research has not consistently replicated these findings, and some researchers argue that the benefits seen are simply from correcting deficiencies in zinc and magnesium rather than any synergy of the combination.
More importantly: ZMA products typically contain 30mg of zinc and 450mg of magnesium — exactly the doses where competitive absorption becomes most relevant. The practical advice remains: if you're taking ZMA, it's a convenient combined product for before bed, but don't assume the combination is more effective than taking them separately and spaced apart.

Zinc + Iron: Significant competition — take 2-3 hours apart. Critical if taking therapeutic iron doses.
Zinc + Copper: Long-term zinc supplementation (above 40mg daily) depletes copper. If taking zinc long-term, consider including a small amount of copper (1-2mg) or rotating periods of supplementation.
Magnesium + Calcium: Compete at high supplemental doses, though the effect is modest at typical doses. Taking calcium and magnesium at separate meals is a sensible precaution if taking both.
Iron + Calcium: Calcium significantly inhibits iron absorption — even dietary calcium from dairy. If treating iron deficiency, avoid dairy and calcium supplements around your iron dose.

Does dose size matter?
Yes — and this is where most supplement advice gets imprecise. The interaction between zinc and magnesium is dose-dependent. At low supplemental doses (10mg zinc, 150mg magnesium), the competitive effect is minor. At high doses (30mg zinc, 400mg magnesium), it's clinically meaningful.
If you're taking conservative doses of both minerals, the timing is less critical — though separating them is still best practice. If you're taking higher doses of either (which is often appropriate for specific therapeutic goals), separating them by several hours is genuinely important for getting the value you're paying for.
What are optimal doses for each?
Zinc. The RDA is 8-11mg for adults. Supplemental doses of 15-30mg are commonly used for immune support, testosterone, and skin health. Doses above 40mg daily long-term risk copper depletion. For most people, 15-25mg is the appropriate supplemental range.

Signs you may be zinc deficient
Zinc deficiency is common and often overlooked. Signs include:
Frequent colds or slow recovery from illness. Zinc is essential for immune cell production and function. Deficiency significantly impairs the immune response.
Slow wound healing. Zinc is required for every stage of wound healing — inflammation, cell proliferation, and tissue remodelling. Cuts and wounds that take longer than expected to heal can indicate deficiency.
Loss of taste or smell. One of the more distinctive signs of zinc deficiency. The sense of taste and smell are zinc-dependent.
Skin problems. Acne, dermatitis, and poor skin healing are associated with zinc deficiency. Zinc has anti-inflammatory properties and regulates sebum production.
Low testosterone. Zinc is required for testosterone synthesis. Deficiency is consistently associated with lower testosterone levels, particularly in men who are also physically active and sweating regularly.
Hair loss. Zinc deficiency can cause diffuse hair thinning. This is why zinc is a common component of hair loss supplements.
Athletes and people who sweat heavily are at particular risk of zinc deficiency because sweat contains significant amounts of zinc. High-intensity training without adequate dietary zinc or supplementation can gradually deplete stores.
